
In the zone training framework, Zone 2 and Zone 4 training are the two most important cardio zones to understand, each offering distinct benefits: Zone 2 builds endurance and burns fat, while Zone 4 boosts VO2 max, strength, and long-term cardiovascular protection. Learning how to calculate your personal heart rate zones and understanding the right balance between zones will help you achieve a smarter, more effective workout routine.
When I talk to patients about the Four Pillars of Health, which form the acronym SENSE (Sleep, Exercise, Nutrition, and Stress Elimination), the exercise pillar can often feel overwhelming at first. You start reading about all the various exercise methods, and it isn’t immediately clear what the most effective program will be.
For cardio, one popular approach is zone training, which categorizes activity into five zones based on your heart rate. But even this gets confusing, since each of the five zones has its own rules and benefits, and many people pit the zones against each other, going all in on one over another.
In reality, two zones do the heavy lifting for most people: Zone 2 and Zone 4. So simply understanding Zone 2 vs. Zone 4 training will help you build a smart, effective cardio plan.
What Are Heart Rate Training Zones?
Each heart rate training zone is defined by the percentage of your maximal heart rate you reach during exercise. If you reach a low heart rate, for instance, you might be in Zone 1. And as your heart rate rises, you climb through the zones.
Zone training recognizes five zones in total, but the two I focus on most with patients are Zone 2 and Zone 4. These two zones represent very different physiological demands during exercise, and each offers distinct benefits for your body.
Zone 2: Building Endurance and Burning Fat
Zone 2 training means working at 60 to 70% of your maximal heart rate. Think of it as the zone where you’re moving at a pace that’s challenging but still allows you to hold a conversation comfortably. A brisk walk, a light jog, or a steady bike ride would all qualify.
At this intensity, your body primarily burns fat for fuel, which is why Zone 2 is excellent for weight loss (as well as for building aerobic endurance). The catch is that it takes about 30 to 45 minutes of sustained activity before this fat-burning effect really kicks in. That means a Zone 2 session needs to be close to an hour to deliver its full benefit.
A good target program for Zone 2 is three sessions per week at around 60 minutes each. That may sound like a lot, but look at it this way: You only need to use about three of the 168 total hours in your week. Put in that context, it’s really not that much to ask for your health.
Zone 4: Building Strength, Speed, and Longevity
Zone 2 vs. Zone 4 training takes on a different dimension when you look at what Zone 4 uniquely delivers. Zone 4 means working at 80 to 90% of your maximal heart rate. These are short, intense bursts of effort, the kind where holding a conversation would be impossible. Think interval sprints, heavy resistance training, or pushing hard in a competitive sport.
At this intensity, your body shifts away from burning fat and instead uses carbohydrates and protein for fuel. Zone 4 builds speed, strength, and athleticism. But its most important benefit goes deeper than performance: Zone 4 training increases your VO2 max, which is the volume of oxygen your body can use during exertion.
Why does VO2 max matter? A high VO2 max is one of the strongest predictors of longevity and cardiovascular fitness we have. It improves your heart and lung efficiency, supports athletic performance, and significantly lowers your risk of coronary artery disease, diabetes, cancer, and stroke. Whether you want to play competitive pickleball, complete a race, or simply stay vibrant into your 80s, VO2 max, and therefore Zone 4 training, is a key piece of the puzzle.
Because Zone 4 training is so demanding, I recommend limiting it to once or twice per week. Your body really needs two to three days to recover after the intensity of these sessions. Push Zone 4 too frequently, and you risk muscle damage, tendon problems, and chronic aches and pains that can actually limit your progress.
How to Calculate Your Training Zones
Here’s where we come to some math, but don’t panic. The steps below are simple and easy to follow. Plus, the numbers don’t change much year over year, so once you’ve done your calculations, you’ll have a reliable guide for a long time.
Step 1: Find your maximal heart rate using the formula 220 minus your age. If you’re 50 years old, your maximal heart rate is 220 minus 50, or 170 beats per minute.
Step 2: Multiply your maximal heart rate by your target zone’s lower end. For Zone 2, in this example, that would be 170 x 60% (or 0.6) = 102.
Step 3: Multiply your maximal heart rate by your target zone’s higher end. For Zone 2 here, that would be 170 x 70% (or 0.7) = 119.
Step 4: Repeat the calculation for Zone 4, multiplying your maximal heart rate by 80% (0.8) for the lower end and 90% (0.9) for the higher end.
Once you have your zone numbers, you can track your heart rate with a smartwatch or simply check your pulse during a workout to determine which zone you’re in.
Zone 2 vs. Zone 4 Training: The Ideal Balance
For those weighing Zone 4 vs. Zone 2 training, the answer isn’t one or the other. An ideal exercise plan incorporates both. A good starting framework is roughly 80% of your workouts in Zone 2 and 20% in Zone 4.
This ratio isn’t arbitrary. Zone 2 builds the aerobic base that makes Zone 4 efforts sustainable and effective. Zone 4 pushes your cardiovascular system to a level that Zone 2 alone simply can’t reach.
One important note: If you’re just starting out, don’t begin with Zone 4. It’s the more physically demanding zone, and jumping in too fast dramatically increases your risk of injury. Build your Zone 2 base first, get your body conditioned to sustained effort, and then gradually introduce Zone 4 intervals. This is how you make consistent, injury-free progress over time.
For those who enjoy variety, high-intensity interval training (HIIT) is a popular method that weaves short Zone 4 bursts into longer Zone 2 periods. That’s a valid approach. Exercise isn’t one-size-fits-all. The best plan for you depends on your personal level of fitness and your personal goals. As such, there are many ways to fry this fish.
